Does Cardio Actually Kill Your Gains?

Short answer: no — not at the doses and structure most lifters actually use. The fear isn't irrational (there's a real biological tug-of-war between endurance and strength adaptations), but "some cardio" and "cardio kills gains" are very different claims, and the evidence only supports the first one.

What the evidence says

The fear has a real name: the "interference effect" — the idea that endurance training blunts the signaling pathways that drive muscle growth. It's a real phenomenon in exercise physiology. What it isn't is a light switch that flips the moment you step on a treadmill.

Jeremy Ethier put this to the test on himself before recommending it to anyone else — 30 days of daily running, tracked with MRI and DEXA scans, two of the more objective ways to measure muscle and fat outside a lab. Result: zero measurable muscle loss, and a VO2 max that landed in the 99th percentile. One tracked month on one person isn't proof by itself, which is why he backed it with a 2021 meta-analysis of 27 studies on concurrent training (cardio and lifting in the same program): doing both doesn't hurt beginners at all, and is only mildly negative for lifters who are already well-trained — manageable with basic sequencing, not a reason to cut cardio entirely.

That sequencing is the actual answer to "how do I not kill my gains," and it's specific: do cardio after your lifting session (or on a separate day), refuel properly afterward, and protect your heaviest leg day from a hard run the day before. Greg Doucette's framing backs the same conclusion from a different angle — he treats cardio as a calorie-efficient tool (his estimate: roughly an hour of cycling burns about 1,000 calories versus 500 for a two-hour walk), not a threat to muscle, and argues VO2 max is one of the strongest predictors of long-term health going, independent of anything to do with the scale.

  1. Baseline week: log your lifts as normal — weight, reps, and how each session felt (energy, strength, motivation).
  2. Add 2 cardio sessions week two: 20–30 minutes each, done after lifting or on a non-lifting day. Keep the pace conversational — you're not testing your limits, just adding the habit.
  3. Watch three things, not the scale: did your lifting numbers hold steady? Did recovery feel noticeably worse? Did soreness or motivation change?
  4. If nothing dropped, you have your answer — and a cardio habit already half-built. If your lifts did dip, that's a sequencing or volume problem to adjust, not proof cardio is the enemy.

How much cardio is "too much" for a lifter? There's no universal ceiling, but the risk rises with volume and intensity stacked close to your hardest lifting sessions — a few moderate sessions a week is a very different proposition from daily hard intervals on top of a full lifting program.
