How Many Sets Per Week Do You Need for Muscle Growth?

Short answer: The decade-long science-based guideline is 10–20 hard sets per muscle per week. But the evidence is genuinely contested: research shows muscle can be maintained on as few as 3 sets per week, and some coaches argue most people are already under-training their priority muscles and need to push higher, not lower.

What the evidence says

"Volume" in this context means the number of hard working sets per muscle per week — not total time in the gym, not total tonnage lifted.

The 10–20 sets/muscle/week range has been the science-based standard for years, and there is real data behind it. The Pelland 2023 meta-analysis, which pooled 35 studies, found a dose-response relationship: more sets produced more growth, measurable from roughly 4 sets per week all the way up to around 43. That sounds like a green light to just pile on volume — but the caveats matter. Most of those studies blasted only one or two muscle groups at a time, ran at maintenance calories, and lasted just 6 to 12 weeks. The dose-response curve also shows heavy diminishing returns at the high end. Earlier meta-analyses by Krieger (2010 and 2016) pointed the same direction: higher volume drives more growth.

Then there is the other side of the data. Science-based coach Jeff Nippard ran a 100-day experiment where he cut his average volume down to roughly 6.5 sets per muscle per week — well below the standard floor — while eating in a calorie deficit. He lost 5.5 lb of fat and only 1.8 lb of lean mass over the full period, and from day 30 to day 100 he actually gained about 0.5 lb of lean mass. His explanation: with only one or two sets per exercise, every set got pushed to true failure. Less room to coast.

The Bickel study sharpens this picture from a different angle. Subjects who dropped from 27 sets per week all the way down to 3 sets per week maintained 100% of their size and strength for 32 weeks. Maintenance volume, in other words, is dramatically lower than growth volume.

Robinson 2023 adds another layer: proximity to failure — how hard you actually push each set — is a bigger hypertrophy driver than raw set count. Intensity can substitute for volume, at least when volume is already on the low end.

The picture that emerges from the evidence: somewhere in the 10–20 range is a reasonable target for growth, but the range is wide, the individual variance is real, and how hard you train each set does significant work in the equation.

Where the coaches disagree

  • Low volume can be enough (Nippard's position, especially in a cut or maintenance phase): if every set is taken to true failure and recovery is limited — as it is in a calorie deficit — dropping to 5–8 sets per muscle per week can preserve or even grow muscle. His current prescription is to keep most muscles at lower volume and "blast" one lagging muscle at a time with 10–30 sets per week, rotating targets every few months.
  • Most people are under-training the muscles they want most (Dr. Mike Israetel / Renaissance Periodization): the real problem for most lifters is not overtraining side delts or biceps — it is training them with a few lazy sets once a week and wondering why they don't grow. Israetel's prescription for a lagging muscle is 2 exercises by 3–6 sets each, run 2–4 sessions per week. For triceps specifically he prescribes 12–24 total sets per week across 2 sessions.
  • The common thread both camps agree on: effort — proximity to failure — is doing real work regardless of total set count. And the right number for a given individual is not fixed; it moves with recovery capacity, which is shaped by whether you are in a calorie deficit or surplus, how trained you are, and how much life stress you are carrying. A volume target that works brilliantly in a bulk may be too much to recover from in a cut.

Run your own experiment

The honest answer to "how many sets" is that you need a personal data point, not just a population average. Here is a simple 4-week structure:

  1. Weeks 1–2 (low volume): Pick one muscle you want to grow. Run it at approximately 10 sets per week, spread across 2 sessions. Push every set close to failure — 1–2 reps in reserve maximum. Log weight and reps for your key exercises.
  2. Weeks 3–4 (higher volume): Hold everything else constant — same exercises, same proximity to failure, same sleep and food. Increase that muscle to approximately 18–20 sets per week across 2–3 sessions.
  3. Track what matters: Weight times reps trend in your log, and whether you are recovering between sessions. Not soreness. Not how the muscle looks in the mirror the day after training.
  4. Compare the numbers. If performance kept climbing at 10 sets and stalled or dropped at 20, your ceiling is lower than the standard range. If you only started progressing when volume went up, you were probably under the threshold. Either result is useful information.
